Hypertrophy, explained · Lesson 2

How many sets per week do you need to build muscle?

More than for strength. In 34 trained men, one, three or five sets per exercise raised strength the same over 8 weeks, but with five sets their thighs grew about three times more than with one. Each extra set adds a little less muscle, though: count your hard sets muscle by muscle, and add a few at a time when a muscle is stuck.

What are weekly sets?

A hard set is a set that’s really tough by the end. Your weekly sets are the hard sets a muscle does in seven days: that’s what studies on training volume count (Schoenfeld et al., 2019; Pelland et al., 2026).

Count them muscle by muscle: a squat counts for your thighs and your glutes, and grows both (Kubo et al., 2019). Across 67 studies, the method that best predicted growth counted sets where the measured muscle only assisted as half a set (Pelland et al., 2026).

Why do more sets grow more muscle?

Every hard set pushes your fibers to build protein. In 8 trained men, on the leg extension, that building was 2.3 times higher 5 hours after one set, and back to resting levels 29 hours later; after three sets, it was 3.1 times higher at 5 hours, and still 2.3 times higher at 29 hours (Burd et al., 2010).

But each added set pays off a little less. Across 67 studies and 2,058 people, more sets brought more muscle and more strength, with gains that slow down, much faster for strength (Pelland et al., 2026). An older meta-analysis had already found multiple sets per exercise better than a single set for growth, in beginners and trained lifters alike (Krieger, 2010).

Is one all-out set enough?

For strength, almost. In 34 men training for at least a year, 3 sessions a week for 8 weeks, one, three or five sets per exercise, 8 to 12 reps to failure: squat and bench press max went up the same, even with sessions of about 13 minutes (Schoenfeld et al., 2019).

For muscle, no: mid-thigh thickness rose 3.4% with one set versus 12.5% with five, and on the side of the thigh 5.0% versus 13.7% (Schoenfeld et al., 2019). Five sets per exercise meant 45 sets a week for the thighs during an 8-week study, not a year-round rule. In lifters able to squat more than twice their body weight, 12, 18 or 24 leg sets a week gave the same growth (Aube et al., 2022).

How many sets should you add when a muscle is stuck?

A few at a time, starting from what you already do. In 16 trained lifters, each leg had its own program for 8 weeks: the leg doing 1.2 times its usual sets grew more than the leg on 22 sets a week, the number prescribed in studies (Scarpelli et al., 2022). A single muscle measured, the vastus lateralis of the thigh, and sixteen people.
